The 4-week beginner plan (printable)

This is a deliberately boring plan, which is the highest compliment an exercise plan can receive. It takes you from "I can walk" to the full Japanese walking protocol (5 rounds of 3 minutes brisk, 3 minutes slow) in four weeks, three to four days a week. No day asks for a heroic leap over the day before.

The plan

Every session starts with 2 minutes of easy walking as a warm-up and ends with 2 minutes easy as a cool-down, on top of what is listed.

Week 4 is not a graduation into something new; it is simply the studied dose: around 60 brisk minutes a week. From Week 5 onward, you repeat Week 4 indefinitely, and that is the method. When months later it starts feeling easy, progress it.

The rules of the plan (there are only three)

  1. Missed days move, they do not multiply. Missed Tuesday becomes Wednesday. A fully missed week means repeating that week, not restarting the plan, and never means the plan has failed. Written into the plan so you do not have to negotiate it with yourself at the time.
  2. Effort over speed, always. On tired days your brisk pace will be slower for the same 6 out of 10. That session counts in full.
  3. Discomfort is data. Muscles working and breath rising: carry on. Sharp pain, chest symptoms or dizziness: stop and get advice. Fourteen sessions across four weeks. Tick each one you complete; cross out days you have decided are rest days, so a blank box only ever means "missed", never "undecided".
